- Controlled body-composition data are null. Twelve sessions at 212°F over four weeks produced no significant change in fat mass or body weight in 23 healthy young men (Toro et al., 2021).
- What is real: added to exercise, sauna produced supplementary gains over exercise alone in an 8-week randomized trial — VO₂max +2.7 mL/kg/min, systolic blood pressure −8 mmHg, total cholesterol −19 mg/dL versus exercise only (Lee et al., 2022).
Does a sauna burn fat, or just water?
Water. The mechanism is not subtle: you are sweating to shed heat, and sweat is mostly water and electrolytes. When your body mass drops 0.65 kg during an hour in a hot room, you did not oxidize 0.65 kg of tissue — you evaporated fluid off your skin. Drink 24 oz of water and most of the "loss" is already reversed.
This matters for two reasons beyond honesty. First, the dehydration is the part with actual physiological consequence: the 674-participant study found body-mass loss scaled with body mass and BMI, and its authors' practical output was a set of equations for estimating fluid replacement needs, explicitly noting that people with high BMI are at greater risk of dehydration. Second, chasing the scale drop inverts the correct behaviour — you end up under-drinking to protect a number that is not a result.
If you have ever seen a "sauna suit" cut or a pre-weigh-in sweat-out, that is the same physics used deliberately and temporarily by people who then rehydrate within hours. Nothing about it changes fat mass.
How many calories does a sauna actually burn?
There is a measured answer, and it is smaller and more conditional than the internet's version.
In 45 overweight, sedentary young men who rarely used saunas, four 10-minute rounds at 194–196°F with five-minute cooling breaks produced energy expenditure of 73.04, 93.82, 114.91 and 131.40 kcal across the successive rounds — about 413 kcal for the full 60-minute protocol. Average heart rate climbed from 98 bpm in round one to 133 bpm in round four, peaking near 160. That is a real cardiovascular workload, consistent with an independent finding that a sauna bath imposes a cardiac load equivalent to roughly 60–100 watts of exercise (Ketelhut & Ketelhut, 2019).
Now the caveats that most "sauna burns 600 calories" pages omit:
- That figure comes from an hour-long, four-round protocol at 194–196°F — far more demanding than a typical 20-minute session.
- The participants were overweight and heat-unacclimated, the group in which thermal load, heart rate and fluid loss all run highest. Expenditure correlated with body mass and body surface area.
- Infrared cabins operate well below 194°F, so a comparable session in one imposes a smaller thermal load.
- Even taking 413 kcal at face value, it is roughly one restaurant appetizer, obtained by sitting still for an hour. As a fat-loss strategy that is a terrible exchange rate; as a recovery session that happens to carry a cardiovascular cost, it is a fine one.
Does regular sauna use change body composition?
In the one controlled trial that measured it directly, no — not the part you care about. Twenty-three healthy young men were randomized to 12 sauna sessions at 212°F over four weeks (three per week, five 10-minute exposures per session) or a control condition. Fat mass did not change significantly in either group at any measurement point, and neither did body weight. The study did find small increases in right-leg muscle mass and left-leg bone density in the sauna group, which the authors treated as a hypothesis-generating signal in a 12-man arm — not a body-recomposition claim, and we will not make one from it.
That null result is the most useful number on this page, and it is the one the category will not show you. It sits in a literature with known quality limits: a systematic review of 40 clinical sauna studies covering 3,855 participants found generally favourable reported outcomes but noted that only 13 were randomized controlled trials and most enrolled fewer than 40 participants (Hussain & Cohen, 2018).

What is the honest supporting role heat plays?
Body composition changes when energy balance changes over months. Nothing in a hot room does that directly. What a sauna can do is protect the inputs:
- It adds to training rather than replacing it. In an 8-week randomized trial, 15 minutes of post-exercise sauna three times weekly, added to a 60-minute training session, produced greater improvements than exercise alone: VO₂max +5.6 vs +2.6 mL/kg/min, systolic pressure −8 vs 0 mmHg, total cholesterol −12 vs +5 mg/dL. Small trial, real randomization, honest direction of effect.

- It gives a training week a fixed ritual. The cohort evidence rewards 4–7 sessions weekly (Laukkanen et al., 2015); a habit at that frequency tends to drag other habits along with it.
